Why the Squat Deserves Your Attention

The squat is often called the king of lower body exercises, and that title is earned only when you perform it correctly. Done well, it delivers real rewards. Done poorly, it leads to knee pain, lower back strain, hip problems, and a lot of wasted effort in the gym. Get the movement right and you build strong quads, powerful glutes, resilient hamstrings, and a stable core, all while improving posture and everyday functional strength.

Setting Up Your Starting Position

Before you move, get your foundation right. Your feet should sit roughly shoulder width apart with your toes pointed slightly outward. Find a comfortable angle that lets your body move without pinching at the hips. Keep your weight balanced across your whole foot so you never fall onto your heels or off the front of your toes.

Breaking Down the Descent

Start the movement by pushing your hips back and bending your knees at the same time. Think of sitting down into a chair that is slightly behind you rather than straight down. Let your knees track over your toes in a natural line and aim for a depth where your thighs reach at least parallel with the floor. Keep your torso as upright as you comfortably can while maintaining a natural curve in your spine.

Driving Back Up

The ascent begins from your heels and the middle of your foot. Push the floor away from you and drive upward with your hips and legs together. Keep your chest tall and your core braced so the movement stays smooth and controlled. Resist the urge to snap your knees straight at the top or to hold your breath while you work.

Breathing the Right Way

Take a deep breath before you begin your descent and hold that brace through the bottom of the movement. Exhale as you drive back up to standing. This simple rhythm keeps your torso stable and protects your lower back under load.

Common Mistakes and How to Fix Them

  • Knees caving inward means your outer hips are weak. Press your knees outward as you drive up and lower the weight.
  • Heels lifting off the floor usually signals tight calves or poor ankle mobility. Try a wedge under your heels while you stretch.
  • Leaning too far forward drops your chest and overworks your spine. Keep your chest proud and your gaze steady.
  • Skimping on depth reduces the payoff. Practice until your hips sit below your knees in a safe position.
  • Rounding your lower back under load is a red flag. Brace your core and tighten your abs before each rep.
  • Staring up or down throws off your line. Keep your neck neutral and your eyes level.

Making the Squat Fit Your Level

If a full bodyweight squat feels out of reach, start with wall squats or chair squats where you control the depth against a stable surface. A goblet hold with a single weight in front of your chest is another smart entry point. As you grow stronger, pause squats, jump squats, and single leg variations will keep your muscles guessing.

Mobility Work for Better Depth

Hip and ankle mobility often decide how deep you can squat. Spend a few minutes each day on hip openers, calf stretches, and deep supported holds. Better range of motion makes every rep feel lighter and safer.

Coaches often rely on mirrors to check form, but mirrors only show a few angles and cannot feel the subtle shifts that cause injuries. Warm up with five minutes of light cardio and a few dynamic movements to open your hips. Move into three sets of eight to twelve clean squats with a weight that challenges you without breaking your form. Finish with two rounds of glute bridges and a short stretch for your hips and ankles.
